Here is the classic study people cite. Hultman and colleagues had men take 20 grams a day for six days, then drop to a maintenance dose. Muscle creatine climbed about 20 percent (Hultman et al., 1996). Then they tested a slower route: just 3 grams a day for 28 days. Same roughly 20 percent rise, it just took longer to get there (Hultman et al., 1996). Same destination, different speed.
Later reviews line up with that. A low dose of 3 grams a day for 28 days elevates creatine stores to a similar degree as a loading phase (Antonio et al., 2024). So loading buys you time, nothing more. If you want the performance effect in a week instead of a month, load. If you do not care about the extra couple of weeks, skip it and just take your daily dose.
What does a loading protocol look like?
A standard loading protocol is about 20 grams a day, split into four doses of 5 grams, for 5 to 7 days. The ISSN describes it as roughly 0.3 grams per kilogram of body weight per day, taken as four servings, for five to seven days (Kreider et al., 2017). After that you drop to the normal 3 to 5 grams a day to maintain.
The reason people split it into four doses is tolerance. Twenty grams in one sitting is more likely to upset your stomach than 5 grams four times across the day. If you load and your gut does not like it, that is the usual fix. Or just do not load. It is genuinely optional.
Does creatine actually work, or is it hype?
Creatine has strong evidence for high-intensity strength and power work, and that evidence is consistent. It is one of the most studied supplements there is, and the effect is real. It is also worth being honest about the size of that effect.
A meta-analysis of 100 randomized, placebo-controlled trials found a small but significant benefit, strongest for short, repetitive, high-intensity efforts and for upper-body work (Branch, 2003). The same analysis found creatine did not help running or swimming performance (Branch, 2003). So this is a lifting and sprinting supplement, not an endurance one. Paired with heavy resistance training, creatine raises strength and fat-free mass more than training alone (Cooper et al., 2012).
Small but significant is the honest framing. Creatine is not going to add plates to your bench overnight. Over months of consistent training it gives you a measurable edge, and that edge is well documented. Anyone selling it as more than that is selling.
Is creatine safe to take every day?
